What are omega-3s used for, and what does European regulation say?

Omega-3s are among the very few supplements for which the European Union has validated health claims. Four are listed in the European register, each with a daily dose condition.

  • "Eicosapentaenoic acid (EPA) and docosahexaenoic acid (DHA) contribute to normal heart function" — effect achieved with 250 mg of EPA and DHA per day.
  • "Docosahexaenoic acid (DHA) contributes to normal brain function" — 250 mg of DHA per day.
  • "Docosahexaenoic acid (DHA) contributes to the maintenance of normal vision" — 250 mg of DHA per day.
  • "Alpha-linolenic acid (ALA) contributes to the maintenance of normal blood cholesterol levels" — 2 g of ALA per day.

The thresholds are low: 250 mg can be reached with one to two properly dosed capsules. Note that the brain and vision claims relate to DHA alone: a formula rich in EPA and low in DHA does not meet these. None of these phrases speak of treating, preventing, or curing — an omega-3 is a nutritional supplement, not a medicine, and a brand that promises more is selling you a story.

EPA, DHA, ALA: why is plant-based omega-3 not enough?

Three very different molecules are hidden behind the word. ALA (alpha-linolenic acid) is the plant-based omega-3 found in flax, rapeseed, walnuts, and chia. EPA and DHA are the long-chain forms found in fatty fish and certain microalgae. Only these two are targeted by the cardiac, brain, and vision claims.

The decisive point, rarely stated clearly: the body converts ALA into EPA then into DHA, but very inefficiently. Conversion to EPA is only a few percent of the ingested ALA, and conversion to DHA is even lower, often negligible in adults — and an excess of omega-6 exacerbates the phenomenon, as both families compete for the same enzymes.

A spoonful of flaxseed oil therefore provides ALA, which has its own claim, but does not replace a direct intake of EPA and DHA: someone who does not eat fatty fish will never get enough DHA from flax or walnuts.

Should you buy an omega-3-6-9 complex?

Rarely. Omega-6s are rarely lacking in almost anyone in the West: sunflower oil, corn oil, and processed foods are saturated with them. The problem is not a deficit but an excess compared to omega-3s; adding more widens the gap we wanted to correct. As for omega-9s, they are not essential: the body produces oleic acid itself. Above all, in a fixed-size bottle, every milligram of omega-6 and 9 is a milligram less of EPA and DHA — hence the almost always modest levels in these complexes.

A defensible exception: a flaxseed oil sold as 3-6-9, for a vegan person seeking ALA as a supplement — and not as a replacement — for a source of DHA, such as at TrainedByJP. To get 250 mg of EPA+DHA, take a marine omega-3 supplement.

How to read an omega-3 label?

The only line that matters: EPA and DHA per capsule

A capsule advertised as "1,000 mg of fish oil" tells you nothing. An unconcentrated oil typically contains about 18% EPA and 12% DHA: it therefore provides 180 mg of EPA and 120 mg of DHA. An oil concentrated to 60 or 70% provides two to three times more.

Look for the milligrams of EPA and DHA per capsule, multiply by the recommended dose, then compare the price per gram of EPA+DHA — never by the bottle. A €12 product that requires four capsules a day is more expensive than a €25 product that only requires one.

Crude fish oil is naturally a triglyceride. To concentrate it, it is converted into an ethyl ester (EE), the only distillable form. The manufacturer stops there, or pays for re-esterification to revert to a re-esterified triglyceride (rTG).

Studies on bioavailability suggest better absorption of rTG, which is closer to whole fish. The difference is not spectacular, and a well-dosed EE taken with a fatty meal is still valid — but re-esterification is expensive, hence two price points for the same milligrams. A label silent on this point almost always indicates an ethyl ester.

Freshness: TOTOX index and the fish burp signal

These figures are not always published, but a signal replaces them: fishy burps. This is not a digestive inevitability; it is the signature of an oxidized oil — a fresh oil taken with a meal rarely causes burps. If a bottle makes you burp from the first week, change products.

Traceability and sustainability

Friend of the Sea and MarinTrust certify the origin and management of marine raw materials. The Norwegian concentrate EPAX®, produced in Ålesund and available in both rTG and EE, claims both certifications and complete traceability. A brand that names its oil supplier says more than a brand covered in house logos.

A product from small, short-lived fish — sardines, anchovies, mackerel — and properly refined presents a low risk. Vigilance is especially important for what you eat: ANSES advises varying species and origins, and advises pregnant women and young children against swordfish, marlin, shark, and lamprey.

Can omega-3s be taken with anticoagulants?

This is the most serious precaution on this page: ask your doctor before starting. Long-chain omega-3s are involved in platelet aggregation, and the question arises whenever an anticoagulant or antiplatelet treatment is ongoing, or surgery is scheduled. EFSA concludes that intakes up to 5g per day do not increase the risk of bleeding in the general population — this does not replace individual medical advice.

Do omega-3s help with weight loss or muscle gain?

No, and no European claim states this. Body composition depends on energy balance, protein, and training. Omega-3 remains a foundational supplement, both for weight loss and muscle gain.

How long before feeling anything?

Nothing perceptible, in the sense of a booster. Omega-3s modify the composition of cell membranes, a process that takes weeks. It is a foundational supplement, to be taken continuously throughout the year if you eat little fatty fish, like multivitamins or magnesium. It can be easily combined with other foundational supplements, including collagen and glucosamine; the only relevant question concerns medication, and that should be asked to your doctor or pharmacist.
